20-Minute Workouts for Busy Dads
When an hour at the gym isn't happening today, here's what still moves the needle.
The single biggest reason training falls apart for busy men isn't lack of willpower — it's an all-or-nothing mindset. If the only version of "training" you'll accept is a full hour at the gym, then a packed week means zero sessions, not a shorter one. Twenty minutes, done consistently, beats an hour that only happens occasionally.
The 20-minute full-body session
This uses supersets — pairing two exercises back to back with minimal rest — to get a genuine full-body stimulus in a short window. All you need is a pair of dumbbells or a kettlebell.
| Pair | Exercises | Sets |
|---|---|---|
| A | Goblet Squat + Push-Up | 3 rounds, 10 reps each, minimal rest between |
| B | Dumbbell Row + Reverse Lunge | 3 rounds, 10 reps each side, minimal rest between |
| C | Plank + Dead Bug | 2 rounds, 30 sec / 10 reps each side |
Rest 60–90 seconds between pairs, not between individual exercises. Move with control, not speed — this isn't a race, it's an efficient use of a short window.
- 20 minutes, 3x a week, beats 60 minutes once every two weeks
- Supersetting exercises keeps the session efficient without sacrificing the movement patterns that matter
- Consistency compounds — this is about staying in the game, not maximising a single session
Making it stick with a packed schedule
- Keep equipment visible and accessible. Dumbbells in a corner of a room you pass through daily get used far more than anything stored in a garage or loft.
- Attach it to an existing habit. Straight after dropping the kids at school, or right before your morning coffee — anchoring a new habit to an existing one makes it easier to actually do.
- Lower the bar for what counts. A 20-minute session is a real workout. It doesn't need to be apologised for or treated as a lesser version of "real" training.
When you do have more time
On the days a full session is possible, our beginner strength routine is a better long-term foundation. Think of the 20-minute version as insurance for the weeks life doesn't cooperate — not a replacement for structured training when you have the time for it.
